This program is built on Dr. Pak’s research showing that antagonist-style supersets deliver hypertrophy, strength, and endurance gains comparable to traditional training while cutting training time from ~69 minutes down to ~44. To let busy lifters achieve massive upper-body growth in 8 weeks without sacrificing results, a structured 3-day plan using supersets in a full-gym environment was designed, scalable from beginners to advanced trainees.
The plan runs 8 weeks, 3 days per week, dominated by upper-body antagonist supersets. Each session pairs A and B lifts back-to-back without rest (e.g., incline DB press 4×10–12 immediately into DB bent-over row 4×10–12). Day 1 targets major upper-body movers, Day 2 includes lower-body and core (e.g., squat, RDL), and Day 3 refines with partial/compound emphasis. Sets and reps are prescribed (e.g., 4×10–12 or 3×6–8). By holding structure constant while using supersets to condense density, total session time remains ~45 minutes while maintaining high stimulus.
Exploit the superset intent: run A→B with minimal transition to amplify density. Choose loads where the last ~2 reps are challenging within the given rep range. Warm up thoroughly, especially shoulders/back to reduce injury risk. Secure recovery between the 3 weekly sessions with sufficient sleep and nutrition. Maintain strict form and full ROM under accumulated fatigue. Progressively adjust load or rep brackets as strength rises. Since it is upper-body-dominant, consider optional lower-body/core accessories elsewhere to keep overall balance.
