Humans grow when they receive appropriate intensity and sufficient volume of stimulation within their recovery capacity. However, many programs are designed for more than four sessions a week, which often doesn't suit people with a typical lifestyle. This program is designed for such recreational athletes. It doesn't require tapering/peaking periods or 1RM measurements and is structured for two sessions a week, allowing flexible adjustments to fit your schedule.
The main exercises are squats and bench presses, with lower priority given to deadlifts and overhead presses (OHP) to manage fatigue. While deadlifts are excluded to keep fatigue low, a single set of Romanian deadlifts is included for those who can't completely give them up. You can substitute with back extensions. If you prefer deadlifts over squats, you can swap them. OHP is also excluded due to time constraints, but you can do a light set after bench presses if you wish.
The basic schedule is two sessions per week on Monday and Thursday, but you can adjust by moving a day forward or backward according to your personal schedule.
Failure is inevitable in any program. It's a normal part of the process, so don't worry. Just follow the steps below:
Eliminate Variables: Analyze the reason for failure, considering factors like sleep, nutrition, and hydration.
Adjust: If there's no specific reason, reduce the heavy weight by 10% and restart the cycle.
Accumulate Training Stimulus: If the progression isn't too aggressive, the accumulated volume will eventually convert into strength gains. As a first option, increase the training volume on volume days (add sets or back-off sets), or as a second option, move to the next sheet (change rep scheme, increase overall volume).
